How weight affects your times

1% rule / Jack Daniels

Running means lifting your own body weight with every stride, so with the same fitness a lighter body can go faster on the same effort. This calculator uses two rules of thumb that describe that link to estimate your times after losing weight. The estimates assume the weight lost is body fat rather than muscle, so treat them as a reference for setting goals.

1% rule Losing 1% of your body weight cuts about 1% off your time, so your current time shrinks by the share of weight lost 70→67kg, 10km 50:00 → 47:51
Jack Daniels formula Seconds saved per km for each kg lost, set by distance: 2.0 s for 5 km, 2.4 s for 10 km, 2.7 s for the half and 3.25 s for the marathon, scaled in between 3kg, 10km → 72 s faster
Loss table Shows the estimated time and pace for losing 1 kg up to 10 kg from your current weight at once 1kg – 10kg
Real times depend on training and changes in muscle mass — losing too much too fast can make you slower
