Interval Training Chart

Each row is one workout block — pick a type, enter distance and pace, and time calculates automatically. Choose units (m, km, yd, mi), drag to reorder blocks, and check average pace, total time, and a pace profile chart.

What interval training is

Fast reps and recovery, repeated

Interval training alternates fast running with easy stretches to catch your breath. Because you get short breaks, you can hold a high intensity for longer than in one continuous run, which is why it is used to build aerobic capacity and speed together. A warm-up and a cool-down on either side complete the session.

Warm-up Easy running to warm the body up, at a pace where you could chat comfortably 1–2km jog
Interval Fast running at your target pace, repeating a set distance several times 400m × 8
Rest Recovery between intervals, jogging slowly or walking 200m jog
Cool-down Easy running after the workout to bring your heart rate down gradually 1km jog

How it is calculated

Distance × pace × reps

For each block, distance times pace gives the time for one rep, and multiplying by the number of reps gives the whole block. Adding every block gives the total time and distance, and the speed profile draws those blocks one after another along elapsed time.

Block time Distance × pace × reps 400m 4:30 /km × 8 → 14:24
Average interval pace All interval time divided by all interval distance. Warm-up, rest and cool-down are left out 3.2km 14:24 → 4:30 /km
Time share The share of the total workout time spent in each block type 14:24 of 36:00 → 40%
Pace is time per km, and distances entered in m, km, yd or mi are converted to meters before calculating

How to use

1.

Pick a block type (warm-up, interval, rest, or cool-down) on the left, then fill in distance, unit, and pace — time is calculated automatically.

2.

Use Add block to add more rows, drag the row number to reorder, and copy or delete blocks to refine your plan.

3.

Check the workout summary table, average interval pace, and pace profile chart in Results, then print or save as PDF.
